Quad Pull/Strain

I’m playing flag football, after our first practice my quad was very tight. Four days later was our first game and I played through the tightness but I could barely walk after the game. After a week of heat treatment, we played again and I made sure to stretch more than usual and everything felt fine. On the first play of the game it got real tight again and I sat out most of the game. What kind of treatment should I do?
What kind of stretches do I need to be doing? Thanks

    I didn’t stretch that good before football practice one day. I am the kicker,so I kicked and I felt my quad pull and then I stayed off of it for a few days and I decided to kick again and it felt better when I kicked the first day. Then I kicked the next day and it started hurting again. We have state in a week so what should I do to get it better.
